" Three rounds of: Wall-ball, 20 pound ball, 10 ft target (Reps) Sumo deadlift high-pull, 75 pounds (Reps) Box Jump, 20" box (Reps) Push-press, 75 pounds (Reps) Row (Calories) In this workout you move from each of five stations after a minute.The clock does not reset or stop between exercises. This is a five-minute round from which a one-minute break is allowed before repeating. On call of "rotate", the athletes must move to next station immediately for best score. Fixed my pullup bar and now I have to jump to get to it and can't cheat on the first pullup. Still recovering from the chipper workout on Friday - yes FRIDAY! Got on the foam roller and already feel better. I need to get back into the cool down, stretch foam roller thing regularly!!!

My other excuse is that I was not set up to dump the bar so I was afraid. Next I (we - two clients were with me on these) did a scaled version of today's workout. AMRAP in 15 minutes 400m 10 pullups 10 supermans Got 4. Time for bed. Oh - I swam a few laps this morning. Nothing too serious - just wanted to get wet. Felt nice. Somewhere near 1000m, mixed strokes and some drills.
Today I posted grades. After a meeting tomorrow Christmas break begins! Made it through the busiest time without missing too many WODs. I will go for the 1RM split-jerk workout tomorrow - I'll do tomorrow's WOD tomorrow if it seems feasible.

WOD Clean and Jerk 1-1-1-1-1-1-1 reps How it went: 155 then 175F then I did this: Then 175PR the rest went 175F - 155 - 155 - 155 I was upset with the first failure at 175. I had made a promise to dedicate a workout to a crossfitter who had posted on the CF message board about her Grandmother's desperate situation - here is the story. So, I dug deep and wrote the words on my palm and with total focus - nailed that PR in her honor. Gayle - hang in there! You are an inspiration.

WOD Puppies: 40 Squats 2 Muscle-ups 25 Squats 4 Muscle-ups 15 Squats 6 Muscle-ups 10 Squats 8 Muscle-ups 14:20 I subbed 3 - 1 pullups and dips for muscle ups. Got to the last muscle-up sub (24 pull/dip) and stopped after 2 rounds. That is, I did 6 pullups and 6 dips instead of 24. I was totally done from the squats. My glutes had nothing left from the lunge workout.
WOD Pack/Puppy: Three rounds for time of: 35 pound dumbbell, walking lunge, 10 alternating steps (first round 53# KB) 35 pound dumbbell, swing, 15 reps (first round 53# KB) 8:05 25 degrees. Did one round of the CFWU as opposed to 2 'cause I wanted to get finished! Nearly failed on the lunges with 53 pounder so I dropped to the 35# KB. My glutes are aching.

WOD " Tabata Something Else " Complete 32 intervals of 20 seconds of work followed by ten seconds of rest where the first 8 intervals are pull-ups, the second 8 are push-ups, the third 8 intervals are sit-ups, and finally, the last 8 intervals are squats. There is no rest between exercises. Post total reps from all 32 intervals to comments. Pullups: 7 - 5 - 3 - 3 - 3 - 3 - 3 - 2 = 29 Pushups: 12 - 5 - 6 - 5 - 4 - 3 - 3 - 2 = 40 Situps: 9 - 8 - 7 - 7 - 6 - 8 - 7 - 8 = 60 Squats: 11 - 11 - 11 - 11 - 11 - 11 - 11 - 12 = 89 Total - 218 I'm toast! Honestly - 3 rounds. 135 seems like it should not tax me - but it does! I could have done more, but with terrible form. Next time this one comes around I'll do 95. Still blowing the cold out.

Well - the cold I had a couple of weeks ago came back! I'm still fighting it. From what I understand, the repeat performance of this nasty bug is common. I'll try to get in a workout today - even if it means just a warmup. On another note - I'm sore in the right places from FGB. My hamstrings and calves.

I minimized the rice. This is the first cheat I've had in 2+ months. I did the workout afterward. The only thing that I really noticed was that I started off kind of sluggish. After I got about halfway through the second round, I felt fine. The pullups were the big barrier. You know you're in the dog days of summer in Alabama when you see the weather forecast is for a high of 98 and you think "great, not too hot..."

I truly suck at burpees. I was packing it up after round 2 (around 35 minutes) and decided to see how I felt stopped after the 21 and then midway into the 15 burpees. I cussed and completed the workout with 2 burpees every minute. First time so 1:06 is a PR HAHAHA!!!

WOD Row 2K Finally did this this morning - I can't count distance on my ridiculous rower! So I rowed 150 strokes in about 8 minutes. The gym on campus here has some better rowers. They're not C2s but are more expensive water rowers. They measure distance. I'll have to try one soon. Hopefully I'll get the push jerks done tonite.

So, I went to a nearby park and did this on the grass. It felt fantastic. I ran something closer to a 450 or 500. By the 3rd round of squats I noticed my ability to go deeper had improved (blood flow?) and I really felt good.

I have stayed at around 222# for about a month. So I thought I'd give it a whirl at 19 blocks. No way. I bonked on this workout. I think I'll go back up to 23 and measure my waist and not my weight.

He needed to feel the competition - I brought it! I initially set out to do this with the required 75# but didn't have the right mix of plates for both of us. So, to keep it fair (yeah yeah that's it - that's how it was - really) we used the 65#. We also both agreed the 5 rounds was enough. I was wiped out. I feel fantastic now! This morning I went for a swim - a mix of sprints and slow steady paced laps totaling 1k. Swimming like this is like getting a massage...

I was pleasantly surprised with my performance on the front squat - I can beat that PR. I felt very good on the back squats. I had better form on the 205 than when I did it last time - the 210 wasn't so bad. I need to get this number up.

I did the first round and the next 10 situps on kickboards, a la an abmat. These were done in reclined cobbler's position: Disturbing pic removed! I then switched to straight legs. I improved my time by 10 seconds and did the more difficult situps - so yippee!

I set out to do the GHD as rx'd but stopped at half the number. So, I did 25, 20, 15, 10, 5 on the GHD. After the first round I dropped down to 115 on the cleans and really worked hard at proper form. I need to practice front squats more. I really could've finished with the 135 if I had a better front squat. I just can't get down fast enough. With less weight, the bar gets high enough for me. Ah well... Still a good workout. That's the most reps I've done with 135. My GHD is my squat rack with a bar sitting on it. One day I'll post a pic.

Head-cold, Registration, Summer

Took a break from this three day cycle to take care of a head-cold. We also had registration all day on Tuesday. Now the fun begins - Summer classes. I am teaching 5 courses! I'll start back on the WODs on Friday. Might go for a swim tomorrow. We'll see how I feel.

WOD Puppies: Three rounds Sub 400's Sub 20 pull ups (beginner or assisted okay) Total time - 19:58 Good news! I went for the run - and made it. I started out thinking: "I'll try for 150 or 200 before I switch to the bike." Then at 200 I felt no pain so I kept going, ready to stop and being very careful - like running on hot pavement ( reminded me of my childhood.) I wore no shoes, was on the treadmill, and made the 400 for each of the three rounds. Also, I made the first 20 pullups legit. The next 10 were legit. After that I mixed legit with jumping and, by the last round, was using the band. Ready for the rest day! WHEW!

WOD Somewhere between buttercups and pack 5 Rounds 10 KB Swings 20# 10 GHD situps 10 back extensions 10 KTE Total time - around 25:00 I rigged a GHD using my squat rack and an oly bar. Worked like a charm on the situps. The extensions were not as good. After the first round I switched to supermans. I went inside to get pillows to ease the discomfort on the ankles and hips - so I lost time. The first KTE were from the top support of the deck stairs and were legit. I did the remaining 4 rounds from the swingset so I could cheat. Tough but fun.

Rest Day

Today is rest day at CF. I am reading the WODs at Crossfit Endurance and I like them. I want to start doing these soon. I was already doing some of the swim stuff - thanks to Katie . I also plan to include the cycling and running (running after I rehab a bit more). I am running 100m at a time now - every day. Sort of a grease-the-groove approach. I will up this by 50m every week, when I feel like I can or until the pain comes back.

WOD This is somewhere between puppy and pack scale from BrandX 35 pushups 65# SDLHP, 25 reps 25 dips 20 pullups 10 handstand pudhups Total time - 10:25 I did the dips as usual - between two chairs, feet on the floor. No weight on the pullups - they were, for the most part, band-assisted. The HSPU were with feet on 5th step. Nice workout!

WOD Complete as many rounds in 20 minutes as you can of: 95 pound Clean and Jerk, 15 reps Run 400 meters Total - Three rounds! Scaled like this 75#x10 hang power clean & jerk. Bike 900m (not stationary). The weight was higher than the BrandX "Pack," but the reps were for "Puppies." Wow! this one kicked my butt. I wasted a lot of energy on the jerks and had to muscle the weight up with my arms on many reps. I was wiped out and had to break it into sets of 5 or fewer. I'll feel this tomorrow.

Perfect Squat

My wife decided to give Crossfit a try. So I prepared to work with her on her squat form. I asked her to go into a deep squat. She did - effortlessly. Perfect lumbar curve and erect spine. Amazing. So we went to overhead squat and - yes - perfect form. Very minor tweaks to get the bar in line over her feet. She's gonna be good at this stuff...

WOD Michael Three rounds for time of: Run 800 meters 50 Back Extensions 50 Sit-ups Total Time - 12:50 I did this in the pool (and on the deck) as 100m swim, 20 back extensions and 25 situps. I did the situps without any mat or towel under me. I have a raw patch at the top of my rump - ouch! I guess I worked my ass off on this one!!!! I still am amazed at the difference in the way I feel since I started the diet. Immediately after the workout, I was tired but not gassed. 10 minutes later I felt refreshed.

WOD Diane Puppies 15-12-9 95-135 pound Deadlift Handstand push-ups Time - 11:03 Wow! What a difference a few pounds make! Did this with 185# and feet on 5th stair. Last time for Diane 3 mins and change. I had to break the deadlifts into sets. I'm glad I did it with more weight as this gets me closer to as rx'd.

WOD Four rounds, each for time of: 800 meter run Rest as needed between efforts. 4:04 - 4:07 - 4:12 - 4:21 These were 200m in the pool. Rest was 2 minutes each - except the last one at 3 minutes. Nice workout. I really am trying to get off of this lag behind. I can't do Diane today - since Elizabeth taxed me yesterday. So I'll do that one tomorrow (unless I get a burst of energy).

WOD "Elizabeth" 21-15-9 reps of: Clean 135 pounds Ring dips Time -16:00 I beat my last time by 6 minutes! Used 115# for cleans and chairs for dips. WOOHOO to improvement. On another note: I've gained 3 pounds (for a net total loss of 12) and lost another inch! I am happy to stay around 230.

WOD Shoulder press 1-1-1-1-1 reps Push press 3-3-3-3-3 reps Push Jerk 5-5-5-5-5 reps 65-75-85-95-105 95-95-105-105-105 95-105-115-105-95 The last shoulder press was hard. The push presses were all decent. I LOVE THE PUSH JERKS!!! I can go a lot higher on a single rep max. I like what the 5 reps does on the push jerk. I noticed some fault on technique now and then. It's nice to have another rep right behind one so you can immediately address any issues. I am liking shoulder work a lot. This is a huge change for me as it was one of my weak areas in the beginning.

WOD Murph Buttercups: 1/2 mile Run 25 Pull-ups (or beginner pull ups) 50 Push-ups 75 Squats 1/2 mile Run Total time - 33:14 Used the stationary bike 1.2mi to sub for a .5mi run (still feeling a slight twinge in the Achilles.) Broke the pullups (some real, most band assisted, various grips) into 5 sets of 5. Pushups went 8-7-then 5x7. Squats went 10-15-15-10-10-10. I got a good workout from this one! Watched the tornado warnings on TV. All missed us - thankfully. Georgia? If you read this - Wayne County had some 3 tornadoes. None were too severe. Time for a snack and then to bed.

WOD Complete as many rounds in twenty minutes as you can of: 65 Pound Thruster, 10 reps 10 Pull-ups 5 Rounds Scaled weight to 45#. Used mix of jumping, band assisted, and real pullups. This is the first time I've done pullups in a while. My elbows have improved dramatically. It was also noticable that I was carrying 15lbs less. So - with that I was pleased. I know the numbers were low. I also didn't do this last night - as I had said I would. New goal - get more sleep. Once finals are over this will be easier. We are at the wire. It's 85 degrees again. Summer is knocking on the door.

WOD Run 5k. Total time - 24:22 I subbed a 1000m swim. Should have been a little quicker, but this guy was doing rehab and felt it was ok to walk back and forth across MY LANE (which wasn't roped off)!!!! So I had a couple of bobbles. I "accidentally" splashed a couple of times. GRRRRRR!!!! I did this on 4/30 - in the AM. I'll do the WOD for 4/30 in the PM.

WOD Thruster 1-1-1-1-1-1-1 reps 45-55-65-75-75-85-85 Did all with cleans. Started low as this is a relatively new move for me. The only thrusters I've done have been with 20# or less. So, not too bad. I really need to practice the front squat portion. The loads at the top are not a problem. I did push presses on Saturday with 100#.

End of Rest Week

Well, I did some Tabata work on Saturday. I only did 4s instead of 8s. The moves were - row, pushup, abmat (towel) situps, push press (100#), KB swings (20#). So, it wasn't too tough. The push presses were the real challenge. I did an easy 10 mins on the stationary bike on Sunday followed by some stretching and foam roller work. I'll do an easy (yes EASY) swim this morning and try the WOD this afternoon. I've lost 15 pounds.

Almost Finished Resting

15:00 minutes on the rower. Rolled it outside in the sun. 85 degrees. Felt great. Logged 101 calories - my rower doesn't count distance :( I am starting to feel refreshed and ready to jump back into the WODs. I almost did yesterday's - but made myself wait. I'll get in after the next rest day. Oh, I still feel the swim!

So, I'm doing this pyramid thing. The one recommended by the Kult leader . I thought of excuses and rationalizations. I pondered removing Katie's link and blocking any further contact from her. I reminded myself that it's been too long since I read Total Immersion and that I needed to practice my zipper switches et. al. I wondered whether it'd be worth it to equip myself with some waterproof tunes in the future. I cussed and swore. I kept going. I noted that I was lapping the guy next to me and using a fraction of his stroke pace - this made me feel better (shame on me). I was wishing the water wasn...

Still Resting

I swam a few laps this morning. Yesterday evening, I iced my ankle/Achilles tendon. Feels better. I really was beat up by Elizabeth! My hams are still tight. I've been tasking all morning. I have a student who recently contacted me regarding her son. He has been diagnosed with classic autism. Trying to get resources together so she can tackle this challenge God has given her is very frustrating. There are a lot of ideas that keep turning out to be empty roads. Please help me pray for her and her family.

Active Rest

I'm taking an "Active Rest." I am feeling the need to push in the clutch before this gear winds out. It's been about 3 - 4 weeks since I did this, so my body is correct in telling me it's time for this. I plan to rest for the next 3 WODs and 1 rest day. If I think I need more, I'll take it. I am only going to do stationary bike, practice with PVC and lots of flexibility (read foam roller). I'm still feeling the effects of Elizabeth and my right foot issue. I must get a copy of the Pose Method book. I hope I don't have to completely give up the treadmill. I'll still be posting, since I know Katie lives by my words...

WOD "Michael" Three rounds for time of: Run 800 meters 50 Back Extensions 50 Sit-ups Time - 26:26 I subbed 20 supermans and 25 situps and abmat situps. I ran the first leg outside in my VFFs. My other calf (right side) started cramping (URGH!). Eventually peeled off the shoes and ran barefoot, walking some to stave off the cramping. I gotta tell ya, barefoot is great. The nearly full moon was setting. I started this at 4:45 AM. "Honey - look! Our neighbor is outside running barefoot in the 45 degree wet morning!" "He's lost it!" Yes folks, I have! I've lost my doubt! Time for coffee.

WOD "Elizabeth" 21-15-9 reps of: Clean 135 pounds Ring dips Time - 22:17 Started to do this with 135# - tried a rep with it. Chickened out. Dropped it down to 115. Dips were between two chairs, feet out in front on the floor. For the last set of cleans I got bold and threw 20# on for the 135. Adrenalin gave me 3 reps and then I almost hurt myself. So I dropped back down to 115. I guess 135# is a PR for the cleans. I have shifted towards trying to get to "as rx'd" on the WODs. I feel more driven. the cert and training someone are motivation.

WOD "Nancy" Five rounds for time of: 400 meter run 95 pound Overhead squat, 15 reps Time 31:51 Only scaled the weight. I used the empty 45# bar. I am wasted. The runs are improving. I did all 5 at around 2 mins per. My time before all of the foot issue was 1:30 or so per 400m. I'll get it back. I had to break all sets of OHS except the last one (hehehe). I also ran my fastest 400m on the last round! I'm getting the idea here... 2 weeks to final exams!

WOD Hang power clean 1-1-1-1-1-1-1 reps 65# - 65# - 75# - 75# - 85# - 95# - 105# Amazing how this feels. I freakin' love the lifts. I am all over the form. I finally get the drive pushing me into the air. I think I used to hesitate because of the ceiling. If I did the dip-drive with as much force and not holding the weight, I'd put my head through the ceiling. I must try these outside next time. The last rep with 105 gave me trouble. I went ahead and did it again (I had only psyched myself out). Then I said "what the heck" and did a split jerk with it. Fantastic! Rest day tomorrow - with my new client. I can hardly wait!

WOD Quarter Gone Bad Five rounds for total reps of: 135 pound Thruster, 15 seconds Rest 45 Seconds 50 pound Weighted pull-up, 15 seconds Rest 45 Seconds Burpees, 15 seconds Rest 45 seconds Total - 86 Scaled like this: Dumbbell thrusters with 10# each and band assisted pullups. Elbow felt fine on the pullups - I can feel the strength in my arms improving. I need some heavier dumbbells. I love burpees but am terribly slow at them. Any tall people out there find this to be the case or am I just slow? Wait, don't answer that! My highest numbers were in the last round. The pullups got easier and easier. Arthritis? I have lost about 8 pounds by sticking to the zone for 1.5 weeks. I think there might be something to the argument which says that a zone diet can help with inflammation... On another note - I had someone to contact me on the message board at CF. I trained him today. It was a great experience! I helped him with his form on some basic moves. then created a short workout - 21-15...

WOD Run 10k Buttercups Run/Walk 2.5k 2k - 15:18 I ran! Ok, I only did 2k (not even 2.5). I did not walk at all. I had wind left to continue - but the calves started to go. I am very happy with the lack of pain I normally get from the Morton's Neuroma . In fact, I had NO pain on that side. I attribute it to my no longer wearing tight shoes on my wide feet. The Vibram's are also helping. I wear them when I workout and a lot just around the house and to Wal-Mart (always worth the looks I get from people!). My goal is to run a 3k next time 5k or 10k rolls around. Mr. Mirek, Tonya, Kim, Katie and splint - I heard you cheering as I ran. We have what I was told as a kid is called "Dogwood Winter" starting here. The dogwoods are in full bloom but it might snow on Monday morning - the story is that it helps the dogwood blooms germinate. We also have a cold spell for blackberries in May. I'm spoiled from the low 80's we had last week.

WOD Deadlift 1-1-1-1-1-1-1 reps 135 - 155 - 165 - 185 - 195 - 200 - 200 Felt great! I stayed below my max due to the slight twinge I had on the CFT. I noticed that, at heavier weights, I want to lose my lumbar curve and "roll" my back down. So, I focused on sending my butt back. Like I said, felt great! I love lifting heavy! I want more!!!!

WOD Kelly Buttercups Three rounds for time of: Run 400 meters 10 Box jump, 24 inch box 10 Wall ball shots, 14-20 pound ball Total time - 20:07 As promised, I did this on the same day as the presses. I was ready to sleep when I started! But I pushed on. I intended to puppy this, but the box jumps (to the 3rd stair) helped me change my mind. I subbed 45# barbell thrusters for the wall ball. I am noticing a physical improvement. My endurance has increased. The runs are getting easy. I look down on the treadmill and realize I've done the 400m and think - wow that was easy... I need to test this on the stationary bike to check against previous times. I also need to take the runs to the road/track. Deadlifts today - woohoo!

I started to wuss out on this like I did the shoulder work on the CFT. But I thought, "I'll just clean it!" So I did. I get the "no arms involved" on the clean more and more. I would say to anyone who hasn't yet - get coached. I am really getting the push jerk to feel right. I even did a couple as split jerks and thought that they were actually easier. I want to try heavier on that movement. I actually did this WOD on 08/09/08 at 5:30 AM. I swam before I went to the office. I will do Kelly tonight. At the cert, we were warned not to have to strict of a habit with regards to time of day and all. Since I rested all day yesterday, I'll be ok to to the two WODs today!

WOD CFT DL - 225# SQ - N/A Shoulder Press - N/A This is a DL PR for me. I'm excited, but not too much so, since I couldn't put the squat or shoulder press on the list. I guess it's a mixed feeling I have. I'm proud of the fact that I am ready to up my squat number so much that I know I won't be able to clean the weight. Ditto for the shoulder press. I also am pleased with the DL weight, but I felt a slight twinge on the down. No big deal, I stretched it out. The physical plant at the college where I teach just had an auction on old equipment. I bid on an old squat rack, a bench with a rack, two barbells and a dumbell rack. I hope I get the squat rack and the barbells for sure.

WOD Gwen Clean & Jerk 15-12- and 9 reps Touch and go at floor only. Even a re-grip off the floor is a foul. No dumping. Use same load for each set. Rest as needed between sets. 75lbs Form was much better, thanks to the fantastic instruction I received last week! I love the lifts! This time my elbow actually STOPPED hurting after the first few reps. FORM IS THE KEY!!!!!

Finished with legs extended, regular situps. Back extensions were supermans. I had to break up the last round. Ate in the Zone today.

WOD Four rounds, each for time of: 800 meter run Rest as needed between efforts. 1:50/1:54/1:59/1:50 I'm going to squeeze in two workouts. This one was yesterday's WOD. I scaled to puppy and went to the pool. I really did well. The motivation from the cert really helped me. I pushed harder at the end than I usually do. I watched John T. - one of the instructors - when he did FGB. He did 61 push-presses in one minute. By the end of the FGB series, he was doing box jumps and grimacing in pain. I pictured this and how hard I had pushed myself this past weekend and got my first time back on that last round - I was gasping at the end. It felt great!

Certified

Well - I survived! I got my a$$ thoroughly kicked, but I survived. The whole experience was so awesome that I can't wrap my brain around what I've just been through. My quads and traps remind me at every move. After yesterday's thruster/squat-clean workout (which I scaled and didn't complete!) I sat in an airport, on a plane or in my car for 6 hours. I'm stiff. I learned a ton of stuff. I am now on fire to give the Zone a try. Things I was proud of myself for: good deadlift form, decent clean form - after some good coaching, kipping swing came easy (pullups were too hard on my elbow - more later), knees-to-elbows felt easy on the higher bar, GHD situps were not impossible, my intuition about the inner workings of the program were spot-on... Things I am now ready to work on: upper-body work, shoulders are weak and inflexible, diet, form on any of the overhead work, flexibility for squats, running, intensity of my approach to the WODs... Rest

I did an 800m run on the treadmill last night. Followed that with some foam roller work. Feel pretty good today. Leaving in the morning for Virginia Beach - The CrossFit Cert. This may be my last post until I return. Wish me luck!

Woke up this morning with elbow pain. I suspected that this would happen, no use makes it worse. My body is like this - if I don't keep moving, I get aches. Went for a swim this morning. Might do some foam roller work and some yoga.

WOD Four rounds for time: Run 400 meters Rest 2 minutes Total time - 14:30 (approx) Did this as rx'd! We got our new treadmill. I think I can go at a faster pace, once I get used to it. I increased the pace for each round and was at 12.7 kmh at the end. For the first 400m, I ran like I was 5'5" - tiny quick steps. I think I was running as if I might need to jump off. Next 400m I was doing the same and then thought - hey ,I've got long legs - and thus cut the rhythm in half! Much better! I wore my VFFs and had not one sign of pain from the neuroma. I stayed on my toes and used a slight heel "kiss" which felt right. I invite suggestions from my running readers - pose method? worth it? I think I am a natural at barefoot running style as I have super wide, high instep feet and very strong ankles (never turned one in my 4 years as a middle hitter/blocker). Next chance I get, I'll take it to the track. Have a happy Easter as we celebrate the Gift that makes us...
